Too Much Protein? Why a High-Protein Diet Might Be Aging You Faster

Protein bars, protein cereal, protein water- walk down any grocery aisle, and the message is the same: eat more protein, always. But a growing body of ageing research is complicating that story. For a lot of people, especially those who aren’t lifting weights regularly, a high-protein diet may be doing more harm than good.
That doesn’t mean protein is the enemy. It means the “more is always better” logic that built a roughly $78 billion industry doesn’t hold up once you look past the marketing and into the metabolism.
Dudley Lamming, an ageing researcher at the University of Wisconsin-Madison, has spent years studying what happens to the body when protein intake climbs. His findings are blunt: in people who aren’t exercising, a high-protein diet can trigger insulin resistance and added body fat in a matter of months, even when total calorie intake stays the same.

Lamming’s broader review of the science points to a pattern worth taking seriously: higher protein consumption keeps turning up alongside higher rates of cancer, diabetes, and cardiovascular disease, and in some studies, a shorter lifespan overall.
A Danish study tracking more than 6,000 middle-aged adults offers a real-world version of this. People who got less than 10 percent of their daily calories from protein had a lower risk of type 2 diabetes and premature death than those in the moderate (10-19 percent) or high-protein (20 percent or more) groups.
None of this means protein itself is dangerous. It means the body has to do something with whatever protein you feed it and if you’re not using it to build muscle, that “something” isn’t always good.

The short version: protein that isn’t being used to repair or build muscle tissue still has to be processed, and that processing isn’t free.
Wilbert Vermeij, who studies the biology of ageing at Erasmus University Medical Centre in the Netherlands, has found that digesting protein produces unstable byproducts alongside the amino acids your body actually needs. Eat more protein than your body can put to work, and you will generate more of these byproducts — which can damage cell DNA over time.
This matters more as we age, since the body’s ability to repair that kind of damage naturally slows down.

Here’s the part that surprises most people: low-protein diets appear to reprogram metabolism in a way that promotes fat burning, even at rest.
In Lamming’s mouse studies, animals on a lower-protein diet ended up leaner and had better blood sugar control, despite eating more food overall. The mice on higher-protein diets felt fuller but gained more weight.
The likely explanation involves a liver hormone called FGF21. When protein makes up less than about 10 percent of daily calories, the liver produces more of it, and FGF21 signals the brain to ramp up energy expenditure — meaning the body burns more calories overall, even without more movement.

BCAAs activate growth pathways in the body. That’s useful when you’re young and still developing, but Frank Hu, a professor of nutrition and epidemiology at the Harvard T.H. Chan School of Public Health, points out that the same growth signalling can work against you later in life, contributing to inflammation, insulin resistance, and cardiovascular disease risk.

Lamming’s mouse research backs this up. Restricting valine specifically reduced brain inflammation, improved blood sugar and insulin control, and left the animals less frail as they aged. A UK twin study found something similar in humans: the twin who ate more protein had a higher risk of age-related muscle loss than their sibling, not less.
Common advice pushes people toward 30 grams of protein per meal. The researchers behind this work suggest a more modest target, particularly for anyone who isn’t strength training regularly.
That’s roughly 50 grams of chicken breast, or two eggs. It’s enough to support the body’s basic needs without overloading a system that isn’t using the extra protein to build muscle.

Animal protein still matters — it’s a key source of vitamin B12, omega-3s, and calcium. But many people eat roughly twice as much animal protein as plant protein, and Hu suggests moving that ratio closer to 1:1 after age 50 to help lower inflammation.
Easy swaps include:
Registered dietitian Jo Travers notes that muscle loss in midlife is sometimes mistaken for a protein problem when it’s actually a hydration problem. Building muscle tissue requires adequate water, alongside protein and other nutrients. Aim for roughly nine cups (about two liters) of water a day before assuming you need more protein.
Every researcher cited here makes the same caveat: these findings apply mainly to people who aren’t strength training. If you’re lifting weights or doing resistance exercise several times a week, your muscles are actively using that extra protein — including BCAAs — to rebuild and grow stronger, which changes the calculation entirely.
The takeaway isn’t to fear protein. It’s to match your intake to your activity level, rather than assuming more is automatically better.
